Your basal metabolic rate is a starting point, but what really matters is your overall daily energy expenditure, which varies based on many factors like your physical activity, your body composition, and even your dietary history.

We’ll explain why, and most importantly, how to use this data intelligently to reach your goals.

5 essential things no one tells you about your basal metabolism

The fitness world is full of myths, questionable advice, and misconceptions that mislead people looking for clear answers. Among these false ideas, metabolism is often oversimplified, leading many people to make decisions based on inaccurate numbers or popular beliefs.

And yet, metabolism is a much more complex mechanism than a simple calculation of calories burned at rest.

Metabolism, a system in motion

Your basal metabolic rate (BMR) is not a fixed value. Contrary to what many people think, it changes over time based on several factors: your age, your muscle mass, your dietary history, and even your stress level. Recalculating your metabolism after every weight change can give you an illusion of precision, when in reality, your energy needs are constantly fluctuating.

Why calculating your metabolism is only a starting point

Most calculators use statistical formulas based on averages. These formulas can give you a useful estimate, but they don’t take into account your genetics, your sleep quality, or the way your body responds to dietary changes and training. That’s why you shouldn’t blindly trust a single number, but instead observe how your body changes and adjust your diet based on your real-world results.

One factor that is often forgotten in the metabolism equation is the size and activity of your organs. Contrary to what you might think, it’s not just your muscles that use energy, but also your liver, your brain, your kidneys, and your heart, which are among the most calorie-demanding tissues. On their own, they can account for more than 50% of your resting energy expenditure. For example, a large liver will burn far more calories than a smaller one. And yet, very few formulas take this parameter into account.

This means that two people of the same weight and height can have completely different metabolic rates because of the composition and size of their organs. If you add hormonal variations, menstrual cycles, and the metabolism’s ability to adapt to external conditions, it quickly becomes clear why a personalized approach is essential.

Basal metabolism vs. total metabolism, don’t confuse the two

BMR represents only the energy your body needs at rest to carry out its vital functions (breathing, blood circulation, digestion, etc.). But your total metabolism also includes all your daily activities: training, walking, digestion, and even small involuntary movements like fidgeting or changing position. It’s this total metabolism that really matters when adjusting your diet, not just your BMR number.

Why you shouldn’t recalculate your metabolism with every kilo lost or gained

A moderate weight gain or loss does not necessarily mean your metabolism has changed significantly. Your body is more complex than that. For example, if you lose weight but preserve your muscle mass, your energy expenditure won’t necessarily drop as much as you imagine. On the other hand, weight gain can include an increase in muscle mass, which slightly boosts your resting metabolism. What matters is observing your progress over several weeks rather than recalculating your metabolism after every change on the scale.

The smart way to adjust your diet

Rather than depending on a calculator, the best approach is to listen to your body and use tracking based on your real progress. If you hit a plateau, instead of recalculating your metabolism, slightly adjust your intake: reduce or increase your calories by 100 to 200 kcal depending on your goal, based on your hunger, your energy level, and your training performance. It’s this method of gradual adjustment that will bring you the best long-term results.

What is your basal metabolism, this fundamental part of your body transformation?

If you’re trying to build muscle, lose weight, sculpt your body, in short, transform yourself, your starting point is to determine your basal metabolic rate, or BMR.

So you need to learn how to calculate it, or rather estimate it, but also understand what your basal metabolism really is, so you can adapt to how it changes.

How do you calculate your basal metabolism?

Calculating your BMR is the starting point that allows you to begin moving forward on the path to body transformation. It’s not everything, of course, but you still need it.

The best formula to calculate your basal metabolic rate is the Cunningham method, based on lean body mass.

Whatever your result, don’t forget that your BMR changes over time: it is influenced by a multitude of environmental factors, so it can change a lot over the course of your life. And because it takes such a large number of factors into account, including some you may not even be able to determine, the number you get is not entirely precise. It’s more of a ballpark estimate that you’ll need to refine over the course of your nutrition program, a bit through trial and error, based on the results you observe.

But without further delay, here is the Cunningham formula, which allows you to get your basal metabolic rate in kcal:

370 + 21.6 × lean body mass.

So you’re still missing one piece of information: knowing your lean body mass. In fact, it’s your body weight without lipids, no matter which organ they are found in. So, to calculate your lean body mass, you need to know your body fat percentage.

The most common method is therefore to rely on a concept you’ve probably already heard of: the body mass index (BMI).

BMI = weight/height2

Be careful, though: BMI itself does not estimate body fat, only the relationship between your height and your weight. So you’ll need to do a little more math.

To reassure you, on our site, we offer plenty of tools that will save you from having to rack your brain that much. But we prefer to clearly explain the reasoning to our Champions rather than give them a ready-made answer they may not really understand.

So, we know that lean body mass percentage is generally linked to age and sex. Based on that fact, you can use the following formula, proposed by Deurenberg et al. to calculate your body fat percentage:

% body fat = BMI × 1.2 + age × 0.23 - sex* × 10.8 - 5.4.

*The value of the 'sex' variable is 0 for women and 1 for men.

This formula is especially effective for people who do not train, or do very little training. 

On the other hand, if you already train a lot and are therefore very muscular, you have more lean body mass than someone who does not train. That skews the BMI calculation, which overestimates your body fat percentage. That’s also why most calculators on the internet warn that their tool does not work for very muscular people. But if you’ve been mostly sedentary up to now, it’s a reliable method.

You can also use skinfold calipers. With good calipers and a good calculator, you can estimate your body fat percentage within a few percentage points, based on the thickness of your skinfolds.

The best way to get an estimate is to do a fasted body composition analysis by DXA with laboratory equipment. Obviously, this equipment is not easy to access, but we use this method with some of our clients, and it allows for much greater precision in analyzing your body composition and calculating your body fat.

If we’re going into this much detail, it’s because we want to make sure that after reading this article, you fully understand what lies behind the results calculators hand to you on a silver platter.

To help you succeed in your body transformation and maintain it long term, we give you everything you need to be autonomous in your journey. The starting point is to understand the role of basal metabolism.

Better understanding basal metabolic rate

It’s easy to confuse basal metabolism with metabolism as a whole. In fact, basal metabolism is one of the three categories of energy expenditure that make up your metabolism. 

Also called basal metabolism, it represents the largest part of your daily energy expenditure (55 to 65%).

It refers to the amount of energy your body uses at rest, just to carry out its essential vital functions, like breathing or blood circulation, over the course of a full day. Basically, it’s the irreducible amount of energy your body would need to survive if you were in a coma or sleeping while fasted. So, roughly speaking, it’s what you need to spend the day watching Netflix, becoming one with your couch, and even forgetting to go eat.

That’s because to carry out its essential functions, your body uses all kinds of biochemical reactions that consume energy.

It can depend on many factors:

  • Age: after age 20, your basal metabolic rate decreases by 1 to 2% every 10 years. This is largely due to the more sedentary lifestyle that comes with age, but also to some loss of muscle mass caused by lower testosterone, estrogen, and growth hormone levels. Still, in our view, that is not inevitable, despite the trend we can observe.
  • Weight and height: basically, the larger your body is, the more energy it takes to run, and therefore the higher your BMR.
  • Sex: for the same height and weight, a woman has a BMR about 3% lower than a man’s, among other things because women naturally have a slightly lower proportion of lean body mass, which includes muscle, and muscle is more energy-demanding than fat, even at rest.
  • Menstrual cycle: during the luteal phase, between ovulation and menstruation, your BMR can increase by 5 to 10%. That’s why you may feel hungrier at that time. Your menstrual cycle affects your training and therefore inevitably the results of your body transformation.
  • Organ size: did you know your organs use more energy than your muscles? It is estimated that if your organs are about 50% larger than normal, your BMR could vary by more than 35%. The problem is that it is not easy to estimate the size of your organs with everyday means. So this is often a fuzzy factor in your BMR. 
  • Body fat percentage and lean body mass: as you probably understood from reading the formula, your body fat percentage, which includes your organs, plays a role in your metabolism.  In fact, most variations in resting metabolic rate are attributable to differences related to lean body mass.
  • Thyroid activity: this gland plays a role in regulating your metabolism.

Most of these factors change over time. You won’t always be the same age, the same weight, or have the same body fat percentage, etc. That means your basal metabolic rate will also change. It’s not a fixed number that follows you your whole life like some kind of fate.

To give you an idea of how adaptable metabolism is: when animals hibernate, they manage to lower their basal metabolic rate by reducing their body’s essential functions to the absolute minimum, especially the vital organs, the heart, and the brain, in order to reduce their energy expenditure by nearly 85%.

But your goal, if you want to sculpt your body, would be the opposite, so no hibernation on the agenda.

Now, knowing your basal metabolic rate is an excellent start, but if you want to reach your goals of weight loss, bulking, or body recomposition, it won’t be enough. 

People sometimes forget to distinguish between BMR and metabolism. The first is only one component of the second. But you need to estimate your metabolism as a whole, meaning your total energy expenditure, and also understand how it works, because it is a highly adaptive mechanism and much more complex than people think.

To calculate your total energy expenditure, you’ll need to add two other elements to your BMR.

Physical activity to boost your energy expenditure

Physical activity represents nearly one-third of your energy expenditure.

Physical activity represents between one-quarter and one-third of your total energy expenditure. It’s less than basal metabolic rate, but it still matters a lot.

That’s less than the share of basal metabolic rate. On the other hand, it is also, by far, the type of energy expenditure you can control most easily, through the small choices you make every day.

Calculating your physical activity level

To know your energy expenditure related to physical activity, you need to multiply your resting energy expenditure by a multiplier coefficient. Technically, you could calculate the energy expenditure of each of your physical activities throughout the day one by one, but that would be much longer and more complicated.

You can also consult the tables below, which will allow you to estimate the multiplier coefficient that corresponds to your physical activity level.

They have the advantage of letting you distinguish between your NEAT level and your level of voluntary physical activity.

These tables clearly show that NEAT has more influence than sport on your metabolism: a moderately active lifestyle has about the same impact as 7 weekly workouts.

As with the BMR calculation, this number remains an estimate, a ballpark figure. If you see that you’re following the “game plan” based on your initial calculations, but the results aren’t there, you’ll need to adjust your estimate.

In theory, you could also estimate your activity level using an activity tracker. But with great caution. Some models, like FitBit, can be relatively reliable, but not as much as other methods. Especially since trackers are not precise enough when it comes to estimating your real energy expenditure.

And there’s no need to constantly monitor your physical activity level with a tracker if it doesn’t vary much from one day to the next.

Of course, using this kind of tool will be more effective than simply estimating your energy expenditure “by eye”, but they still remain a far-from-ideal option.

You could also use a mobile phone app, which will probably be cheaper, but here too, reliability varies a lot depending on the app and the type of activity.

Put movement back into your daily life to transform your body

Physical activity accounts for 25 to 35% of your energy expenditure, which is not negligible.

There are two types: voluntary physical activity and involuntary physical activity.

Voluntary physical activity is the movement you deliberately make yourself do, like sports or going for a 30-minute walk for no reason other than needing to hit a certain number of steps per day. Basically, it’s what you do in addition to normal daily movement to improve your fitness.

Sport also matters, but it represents a smaller part of your life. If you train 5 hours per week, that only represents 3% of your week. Assuming you sleep 8 hours a night, you are therefore not training 65% of the week. So your daily habits influence your energy expenditure over a much longer period than sport does. That means the most effective way to influence your metabolic rate is to put movement into your daily life.

That’s where involuntary physical activity comes in. It includes all the movements that happen automatically or by reflex, for example changing position when you’re sitting, movements that reflect stress or anxiety, like shaking your foot, or even startling. These are movements you make without needing to think about them actively.

That said, we still don’t recommend stress as a method for losing fat!

Beyond automatic movements, involuntary physical activity also includes movements that are part of your lifestyle and the way you function, for example taking the stairs because your building has no elevator, or simply doing housework. Basically, all the normal movements of your daily life.

If your job is sedentary, for example if you work at a computer, you’ll have lower energy expenditure than someone who walks a lot at work, like a mail carrier or a server.

In that case, to transform your body, you’ll need to look for strategies to increase your physical activity. You can work standing up at your desk instead of sitting, take the stairs instead of the elevator, walk to do your shopping instead of driving if the distance allows, etc.

In fact, studies show that people who manage to maintain their weight loss are, on average, people who walk more than people who are overweight.

You barely notice them, but these small movements add up over the course of the day and also count toward your energy expenditure. This is what we call NEAT (Non-Exercise Activity Thermogenesis), and it could make a difference of several hundred kcal in your daily energy balance and help you lose fat and get in shape without even really having to think about it!

Digestion, an underestimated way to burn calories

We tend to forget it because it’s an unconscious process, but digestion accounts for 5 to 10 % of your total energy expenditure.

5 to 10%, that may seem small at first glance, but it can make the difference between weight loss and weight gain.

In other words, consuming calories makes you burn calories.

The thermic effect of food

The energy expenditure caused by digestion comes from the thermic effect of food (or TEF), also called “diet-induced thermogenesis” or simply “food thermogenesis”. This concept refers to the process by which, in order to assimilate food, your body gives off heat, meaning thermal energy.

Imagine burning wood, or any fuel. The combustion that results will produce heat.  And the more wood you put on the fire, the more heat your fire will give off. It’s the same when you burn calories.

The thermic effect of food is what causes the feeling of warmth you’ve probably already felt after a particularly large meal.

You might think TEF is a variable that’s hard to control, but in fact, there are fairly simple ways to optimize it to boost your metabolism.

Maximizing the energy expenditure linked to TEF

The two key elements for optimizing the calorie expenditure generated by the thermic effect of your food are lowering your body fat percentage and eating a healthy diet

Let us explain.

First of all, in people who have more body fat, the thermic effect induced by fats is lower. That means the less body fat you have, the more responsive your body is to TEF. We’re talking about a difference that can be as high as 25%!

That’s one of the reasons we don’t just measure our Champions’ progress on the scale, we also help them lose fat while gaining muscle.

The second key factor that will allow you to optimize the TEF of your meals is eating complete meals made from whole, unprocessed foods.

First of all, processed industrial foods can have a TEF that is up to half as high as that of unprocessed foods. That’s because the body needs more effort, meaning it has to burn more “wood”, spend more energy, to extract energy from unprocessed foods.

You also need to pay attention to the macronutrient composition of your diet, or rather, you need to make sure you eat complete meals: even though there is a difference in TEF between the three types of macronutrients, if you eat a complete meal, you will generally have a higher TEF than if you had consumed the macronutrients that make up your meal separately. 

So to sum up, here’s what you should look for to maximize your chances of succeeding in your body transformation:

  • Whole foods
  • Unprocessed foods
  • Complete, balanced meals

Basically, a healthy diet, which is probably what you want to move toward if you’re interested in sports nutrition.

Now that you know all these factors, you’re well equipped to estimate your metabolic rate and basal metabolism as precisely as possible, but also your overall metabolism.

Metabolism is a highly adaptive mechanism

That said, as we’ve reminded you several times throughout this text, the calculation of your metabolism or your basal metabolism, essential as it is, should be taken with caution.

Your metabolism is an incredibly adaptive process. 

We mentioned that BMR changes notably with your age, your weight and height, your body fat percentage, and even your menstrual cycle

Your energy expenditure related to physical activity obviously changes depending on how much physical activity, whether sport or involuntary physical activity, you do each day. 

Your digestion also burns more or less energy depending on the quality of your diet. For example, if you eat whole wheat bread with real cheddar cheese, your meal will have a TEF of 19.9%, compared with 10.7% if you eat white bread with processed sliced cheese, like the kind used in cheap hamburgers. So this is a factor in your metabolism that can literally change with every meal you eat.

By the way, in our view, the decrease in metabolism with age is closely linked to the fact that as people get older, they tend to settle down and become more sedentary, which is not inevitable. So you can still increase your metabolism, just as we help our Champions do by modifying their NEAT, their TEF, their physical activity, etc.

In short, your physical composition is mainly a reflection of your choices and your behaviors. Yes, your metabolism will change over the course of your life. Sometimes you won’t control the cause, but most of the time, you’ll be able to act on it. What matters is understanding how to adapt to these changes and how to make the most of what you can control to reach your body transformation goals, whatever your situation.

“Tell us, Jérémy, are there factors that could alter or damage my metabolism irreversibly?”

Since we are not doctors, we can’t really comment on the effects of certain illnesses. On the other hand, purely when it comes to nutrition, changes in your metabolism are reversible. And if you’re still afraid of “breaking” your metabolism by losing too much body fat, we’ve prepared a little extra information for you at the end of this post !

At its core, your metabolism is a bit like a chameleon that adapts to its immediate environment. If its environment changes, the chameleon changes color. If it moves in front of a tree trunk, it takes on a brown tone. But if a few minutes later it wants to hide near a bush, it turns green. In the same way, if you gain muscle mass, for example, your metabolic rate will increase accordingly. But if, 6 months later, you lose the muscle mass you had gained because you stopped all activity, your metabolism will also decrease proportionally. 

FAQ on metabolism myths

You now know a lot about your metabolism, but myths die hard, so let us answer some questions you may still have.

If I lose too much fat, do I risk irreversible metabolic damage?

This is a myth based on the perfectly valid idea that when your body fears running out of energy, meaning when you have very little body fat, it will reduce some of its functions, like involuntary physical activity, to conserve energy.

Like your phone switching to “power saving mode” when it has less than 10 or 15% battery left.

So, if you are very lean, like a bodybuilder before a competition, your metabolism slows down, you expend less energy for the same movement, you feel less like moving, you feel “flat”, etc.

You may already have heard that this slowdown in metabolism is irreversible.

That’s false.

This metabolic adaptation will only last as long as your body fat percentage remains extremely low.

We’ll repeat it: metabolism is an adaptive phenomenon that responds to temporary factors, like your current diet, your physical activity, and your current body composition current.

As soon as your body composition changes, your body will adapt to it, with no signs of metabolic damage (Zinchenko, A. et Henselmans, M., 2016). 

Carb refeeds, effective or not?

The strategy of carb refeeds is meant to make your body believe it is receiving enough energy, even while you are overall in a caloric deficit.

We’ll give it to you straight, it doesn’t really work.

To do a carb refeed, you take a break, one day per week for example, a bit like a cheat day, where you consume a lot more carbohydrates.

This is supposed to make you produce more leptin, a hormone produced by adipose tissue that helps increase energy expenditure while reducing hunger.

So, if you lose body fat, you should produce less leptin, and if you gain body fat, you should produce more.

By doing a weekly refeed, you would therefore boost your leptin production, even if you are in a caloric deficit over the course of the week.

But research (Dirlewanger et al., 2000) indicates that these refeeds do not increase your total energy expenditure enough to offset the surplus that will result from your “break”.

In short, it’s not worth it.

Before contacting Jérémy, I was overweight. I was still carrying 10 extra kg after my pregnancies. I had been carrying those kilos for 13 years. I tried all kinds of different diets (chronobio, Dukan...) and none of them worked long-term. Honestly, I was really starting to think it was hopeless.

Despite having a varied athletic background, I was no longer making progress after a difficult ordeal and the effects of menopause. 10 months ago, I joined Jérémy's program feeling deeply exhausted, both physically and mentally, with the sense that I'd tried everything without ever being able to stick with it over time.

Living with moderate obesity, I tried different methods, diets, fasting, and even electrostimulation, but I always ended up giving up, with more frustration, more guilt, and extra weight gained.

The real wake-up call came when I was diagnosed with severe sleep apnea: my weight gain was no longer just about my appearance or my self-esteem, but also about my health.

Hello, I'm 52 years old, and I had been struggling for more than 5 years trying to lose weight. I was exhausting myself doing cardio, Pilates, basically trying a bit of everything, and when it came to food, I thought I was eating well.

A difference of about 10 kg (weight loss) and a more toned physique.

Not everything was perfect. Sometimes, I didn’t follow the program, and Jérémy helped me let go of the guilt. Those moments are part of the process, what matters is doing your best and sticking with it. Sometimes, I felt like it was pointless, then I looked at the results. I was proud of myself. Other times, I was extremely consistent and it was absolutely on fire.

Before Jérémy, my body was a real obstacle and I didn’t understand why my weight was going up even though “I wasn’t eating that badly.”

After Jérémy, I understood: eating healthy is not the same as fat loss. There are so many factors to take into account, and I learned them by his side.

I chose to start coaching after gradual weight gain that was worrying me. Despite that, the professionals I saw did not take me seriously, since my BMI was considered "normal." I was often told that "after 40, that's completely common." And yet, deep down, I knew something was wrong. I'm one of those people who prefer to listen to their own feelings rather than blindly trust conventional narratives.

I dreamed of it, and Jérémy made it happen!

How can I describe the incredible life-changing experience of meeting Jérémy, a coach who is educational, kind, and always listening?
The ideal coach, really!

I’ve never exactly been naturally slim, but I have to admit I really went off track in recent years, gaining 20 kg in 5 years without managing to turn things around.
Despite my various attempts, cardio, diet support, EMS electrostimulation classes, and even "good resolutions", none of them worked.
So in the end, I had more or less resigned myself and accepted it: it was too late to change, and I would just live with the consequences of letting myself go for the rest of my life, dissatisfied...

Then, this summer, came the wake-up moment: I couldn’t keep up with my sons and my husband or fully enjoy family activities.
Determined to change the course of things and stop suffering through it without reacting, I clearly identified what I needed: support from someone able to help me both nutritionally and physically.

I reached out to Jérémy after gaining weight following a thyroidectomy, combined with the onset of menopause. I was stuck in limiting beliefs, convinced, after reading many testimonials from women in my situation, that it was almost impossible to lose weight after that kind of surgery and with menopause.

I felt uncomfortable in my body and unable to seriously take control again. Thanks to Jérémy, I learned how to use the app intelligently and manage my calories and macros day to day.
