Not athletic, struggling with an eating disorder and deeply insecure about her body, it's fair to say that when Gina reached out to us, she had a big challenge ahead of her.

When you're insecure about a specific part of your body, there's only one thing you want: to change it fast!

Because every part of your life gets affected by that insecurity, and it's exhausting.

But it's not enough to just remove fat from that area and replace it with muscle.

You can't change how fat is distributed in the glutes.

Anyone who tells you otherwise to sell you a program is lying to you.

When you see fitness influencers “shaping” their glutes, most of the time it's because they have good genetics and fat distribution in the glutes that gives them harmonious-looking glutes.

And that's not something you get to choose.

What we can do, however, is a 3-step body recomposition: a slight caloric deficit, then a muscle-building phase (with a calorie surplus), and finally a fat loss phase (with a progressive caloric deficit).

And with the right targeted exercises, you can build beautiful round glutes!

We're going to show you step by step the training plan we put in place to help Gina build her glutes and free herself from that insecurity!

With Gina, we did in 2 years what others take 10 years to achieve on their own, or even a lifetime trying without getting there.

We chose to go with a simple, effective, and tailored program.

Unlike some glute programs that throw in tons of exercises, what we want is fewer exercises, but good ones that are effective because of the intensity.

Of course, your dream glutes won't look the same as Gina's, if your dream glutes match the photo from 05/01/2022, it's absolutely possible to put the right habits in place to achieve them!

The caloric deficit, the role of nutrition in building beautiful glutes

To shape your body and achieve real body recomposition, whether in the glutes or elsewhere, the two possible levers are fat loss and muscle gain.

We'll explain the first one now!

Skinny fat, eating disorder, and glute insecurity

Gina was dealing with frequent bulimic episodes, which she even hid from her closest family.

On top of feeling bad in her own skin, managing her eating disorder while appearing to live a normal life took constant daily effort.

Especially since from the outside, Gina's body looked fairly slim.

After analyzing her physical condition, we realized that Gina was skinny fat, meaning slim but carrying too much body fat.

And often, women with a skinny fat body are misunderstood when they express their need to lose weight or change their shape, because to other people they already look slim.

That's why body transformation goals are personal: they depend on how you feel in your own body and what kind of physique you want in order to feel like the best version of yourself.

An energy deficit to start body recomposition

What we decided to put in place to help her lose fat and build her glutes started with a phase of energy deficit of about 30% of her daily calorie needs, over two months, along with a first strength training program tailored to her, since she had never done any before.

That decision may seem counterintuitive, but it was the best possible one in Gina's case, and maybe yours too: to build muscle mass, you need an energy surplus (eating more calories), so for Gina to develop her glutes and get rounder glutes, she needed to spend some time eating more calories than she needed.

We chose to make that the second step for one very simple reason: if we had put an energy surplus in place right from the start, she certainly would have built muscle mass, but she also would have gained too much fat relative to her aesthetic goal of building her glutes.

Creating the optimal environment to improve her relationship with food

For Gina, it meant relearning what it was like to eat with pleasure, without compulsions, while still having to shop for the whole family.

“Every time I slipped up, I put an action plan in place!”

In her testimonial, she gives the example of speculoos cookies, which gradually replaced the other cookies at snack time for the whole family for one obvious reason: they were the ones that triggered the fewest food compulsions for Gina.

Changing your environment to make bad habits harder and good habits easier is one of the keys to your success.

“For years, I've been trying to get out of it, and now I've found the key I needed to free myself from this illness called bulimia.

Every week that goes by is one more step toward success.”

That said, know that it's also normal not to get everything right on the first try.

As soon as you fall back once into your bad habits, it feels like a brutal failure, like you'll never get out of it, and you give up.

That's also how Gina experienced it.

But when you do the math, Gina slipped up 20 times in her first year of coaching, which means more than 340 successful days!

But when you're alone, you don't see those, and the vicious cycle of self-devaluation keeps you from moving forward.

For Gina, like for all our Champions, we're here to help them get through those periods of slipups, doubt, and sometimes failure so they can keep moving in the right direction.

Building glutes, calorie surplus and bulking

After the two-month period of caloric deficit and gradually relearning a healthier relationship with food, and with training, it was time to focus on the glutes!

Building glute size, understanding everything

For a good glute muscle training program, there isn't one exercise that's better than the others, first and foremost you need to understand what each one is for.

The glutes are actually a muscle group made up of 3 muscles: the gluteus maximus, medius, and minimus. And we don't focus on the minimus, it's hidden between the other 2, so it's not what matters for building size. The gluteus maximus, on the other hand, is divided into two parts, upper and lower, so it can be trained in different ways depending on the glute shape you want to achieve.

It's important to understand the glute muscles so you can train them better.

To get peach-shaped glutes, rounded glutes, you need to develop the upper part of the gluteus maximus AND make the waist as small as possible.

That's why in Gina's training program we worked on her glutes, but also on her physique as a whole.

You shouldn't focus only on your glutes.

What makes a physique look harmonious is balance and proportion.

For example, to create glute separation so she would no longer have the fold underneath that she had and couldn't stand.

We planned work for the lower outer portion, with lots of hip extension exercises (Hip Thrust, Romanian Deadlift, Rounded Back Extension).

Alongside that, always a squat movement (Bulgarian Split Squat, Box Step Up or Barbell Squat) to help her build a complete physique in addition to building her glutes, it's essential to think about the body as a whole even when aiming for precise aesthetic goals.

Fat gain and muscle gain in the glutes

One of the major problems in fitness is that women stay in a caloric deficit for too long because they're afraid of building muscle mass, as if they were going to become bodybuilders.

But muscle needs extra energy and calories to grow.

By choosing the right exercises to isolate and stimulate the right muscles, you shape your dream glutes.

So right after the end of the 2-month caloric deficit, we put in place a progressive energy surplus based on observation and adjustments to her day-to-day life almost constantly, which is why having a personalized program and being coached by someone who does that for you matters.

And then it was time for the bulking phase with an energy surplus, meaning eating above her calorie needs, which for her meant more than 2,200 calories.

During that period, she consumed 1.8 g of protein per kilo of body weight, then up to 2.1 in the second phase, a well-controlled fat intake, around 40% of her calorie intake, to improve her hormonal environment and promote muscle growth, and optimized fiber intake to get essential vitamins and minerals.

During those 13 months in a progressive calorie surplus, it was inevitable that Gina would also gain some fat, but in her glutes, the trade-off was that she mostly built muscle and her glutes became rounder, it's pretty obvious in the pictures.

For example, if you want to build your glutes without building your thighs, you would need to train the glute muscles in a more isolated way with specific exercises.

If you want to build more of the back of the thighs rather than the front, we'll favor exercises like the Romanian Deadlift or Rounded Back Extension rather than the Leg Press.

At one point we realized that Gina was struggling to progress in training, she was tending to gain more and more fat, and cellulite, which had a major negative impact on her morale.

We were there to support her, to reassure her by explaining that it was an investment toward her goal, an unpleasant but necessary phase.

That's the point when the effect of the calorie surplus starts to level off and we need to adapt the program.

Best time to put an energy deficit in place.

The problem is that most women don't dare stay in a calorie surplus that long, they prefer doing big short-term calorie surpluses, and they start a cut too quickly.

Result: they haven't given their body enough time to build enough muscle mass and end up... with the same physique they had at the starting point!

The training program to build glutes

We invite you to think in terms of movement.

The question isn't what the best glute exercise is, there isn't one that's best.

It's whether you want to work the upper part, lower part, gluteus maximus or medius, quadriceps, hamstrings, etc.

Activating the glutes to build muscle

There are two effective ways to activate the glutes:

Through hip extension, to develop the gluteus maximus, that's where we put the most effort for Gina, especially the lower part of the gluteus maximus.

Through hip abduction, which this time activates the gluteus medius.

To work the under-glute area, we wanted her doing compound exercises.

Gina trained mainly with resistance bands, so no equipment was needed to get started, and with dumbbells at home.

And the gym is not a requirement for a body transformation either, another one of our Champions, Laure, trains only at home, sometimes with just 10 minutes of exercise, and the results are there.

Typical structure of a glute-building program

A good glute program includes:

  • Compound exercises,
  • 1 squat,
  • 1 hip extension,
  • 1 hip abduction exercise.

What we recommend is to train full body and with intensity.

Ideally 5 times per week, Gina worked up to 7 times per week.

That's good news for you, because women tolerate training volume and frequency better than men.

So you might as well use that to your advantage!

We don't recommend doing too much cardio or only glute isolation exercises, and try to limit running too, which is suboptimal for building glutes.

For Gina, with 80% of the effort focused on the gluteus maximus and 20% on the gluteus medius, it looked like this:

What were we aiming for besides building her glutes?

Widening her back and narrowing her waist to emphasize the look of shapely glutes, and also firming up her inner thighs so Gina would feel better in her body.

The role of intensity in strength training exercises

One of the important points of this program is training with intensity.

There's no point chaining exercises together to “burn the glutes”, you need to recruit the muscles deeply with heavy loads, not “burn” them with light loads and far too many repetitions.

Intensity is the key!

To force the muscles to adapt, you need to get close to muscle failure.

For that, we focus on two data points: RM (repetition maximum, which represents the heaviest load you're capable of for a specific exercise) and the number of repetitions.

  • Intensity in compound exercises should be between 70-80% of your 1RM OR a rep range of 8 to 12 RM, OR 65-75% of your 1RM if you're a beginner in strength training, which means a range of 10-15 repetitions.
  • Intensity for isolation exercises should be between 60 and 75% of your 1RM, which means a range of 10 to 15 repetitions.

And what if you don't have heavy weights like at the gym?

You can still reach muscle failure.

For home training, anywhere between 8 and 30 repetitions while getting as close as possible to muscle failure, or even going all the way to failure depending on the exercise when possible.

The goal is to get maximum muscle activation despite the lack of intensity.

Training at home is not a limitation, you just need to be strategic.

That search for the most complete and most accurate movement involves analyzing Gina's videos to validate the quality of her movement and help her reach a full range of motion to recruit all the muscles through the full lengthened and shortened range.

Here is the result of a great body recomposition focused on the glutes.

After the muscle-building phase, where Gina had to eat up to 2,700 calories, we gradually reduced her calorie intake to do a small cut and help her maintain a fit, athletic body year-round.

She could very well have stopped there, she was at 56 kilos with a body fat percentage of 24%.

A woman below 25% body fat is considered to be in good shape and good physical condition.

In the last photo, she's at around 9% body fat, that's a physique that's very difficult to maintain in everyday life.

Muscle building and aesthetics are very personal things, Gina wanted to get very lean for a competition.

10 months ago, I joined Jérémy's program feeling deeply exhausted, both physically and mentally, with the sense that I'd tried everything without ever being able to stick with it over time.

Hello, I'm 52 years old, and I had been struggling for more than 5 years trying to lose weight. I was exhausting myself doing cardio, Pilates, basically trying a bit of everything, and when it came to food, I thought I was eating well.

A difference of about 10 kg (weight loss) and a more toned physique.

Not everything was perfect. Sometimes, I didn’t follow the program, and Jérémy helped me let go of the guilt. Those moments are part of the process, what matters is doing your best and sticking with it. Sometimes, I felt like it was pointless, then I looked at the results. I was proud of myself. Other times, I was extremely consistent and it was absolutely on fire.

Before Jérémy, my body was a real obstacle and I didn’t understand why my weight was going up even though “I wasn’t eating that badly.”

I chose to start coaching after gradual weight gain that was worrying me. Despite that, the professionals I saw did not take me seriously, since my BMI was considered "normal." I was often told that "after 40, that's completely common." And yet, deep down, I knew something was wrong. I dreamed of it, and Jérémy made it happen!

How can I describe the incredible life-changing experience of meeting Jérémy, a coach who is educational, kind, and always listening?
The ideal coach, really!

I’ve never exactly been naturally slim, but I have to admit I really went off track in recent years, gaining 20 kg in 5 years without managing to turn things around.
Despite my various attempts, cardio, diet support, EMS electrostimulation classes, and even "good resolutions", none of them worked.
So in the end, I had more or less resigned myself and accepted it: it was too late to change, and I would just live with the consequences of letting myself go for the rest of my life, dissatisfied...

I reached out to Jérémy after gaining weight following a thyroidectomy, combined with the onset of menopause. I was stuck in limiting beliefs, convinced, after reading many testimonials from women in my situation, that it was almost impossible to lose weight after that kind of surgery and with menopause.

I felt uncomfortable in my body and unable to seriously take control again. Thanks to Jérémy, I learned how to use the app intelligently and manage my calories and macros day to day. I realized just how much of a calorie surplus I was in without even noticing it. I wasn’t eating that much, and yet my little handfuls of hazelnuts were ruining all my efforts.
