Let’s be clear from the start: sugar is the devil.

Or at least, that’s what you’ve been led to believe. This white powder, sweet on the surface, is supposedly as addictive as cocaine according to some people. You’ve been told over and over that it ruins your metabolism, destroys your health, and keeps you from losing even a single gram.

Well, forget all that. Because it’s false. Yes, sugar can be a problem, but not for the reasons you’ve been sold.

The real danger isn’t the sugar cube in your coffee. It’s everything you’ve been led to believe about it. Between alarmist videos, anti-carb influencers, and miracle diets, it’s hard to see clearly. That’s exactly the goal of this guide, to bring some order back to all of this: understanding carbohydrates (including sugar), from a simple, scientific, and practical perspective.

How many carbs should you eat each day to lose weight?

You don’t need to focus on the amount of carbs you eat. As long as you don’t go over your daily calorie total, and you eat enough protein and fats, the amount, and even the type, of carbs you eat is secondary.

If you want to transform your body: forget the war between good and bad sugars.

With one exception: fiber, which you need to eat in sufficient amounts (at least 25 g per day). That’s the only truly essential point when it comes to your carb intake.

What we’re telling you here probably goes against everything you’ve heard. That was also the case for Stéphanie when she started coaching sessions. And yet, in 7 months, she lost 12 kg of fat while building muscle, without cutting out carbs.

How many carbs should you eat each day to slim down

As you’ve understood, if you want to lose weight, you don’t need to focus on the carbs you eat, with the exception of fiber, which we’ll talk about right after this.

Your daily carbohydrate intake depends on two factors:

  • Your total calorie intake, in other words the number of calories you eat each day,
  • The distribution of those calories across the essential macronutrients (protein, fats, carbohydrates).

This is where a lot of people get it wrong: they rely on the classic frameworks from nutrition guides, the famous plate, ½ vegetables and fruit, ¼ starches, ¼ protein, or on the general guidelines of 45 to 65% carbohydrates, 20 to 35% fats, and 10 to 35% protein.

These official recommendations, whether it’s the Harvard Healthy Eating Plate, the Canada’s Food Guide, the UK’s National Health Service, or France’s Programme National Nutrition Santé (PNNS), are relevant for the general population simply trying to eat a balanced diet.

But they don’t reflect the physiological logic of body recomposition, where the goal is no longer just to eat well, but to concretely change the balance between body fat and muscle mass.

To transform your body, lose fat and build muscle, you need to go beyond these standardized formats and think in terms of prioritized needs: first calories, then protein, fats, and finally carbs (including fiber).

In reality, everything starts with one single pillar: your total calorie intake. That’s what determines whether you’re at maintenance, in a surplus (muscle gain), or in a deficit (fat loss).
Once that total is defined, you then distribute your intake according to a precise order of priority:

  1. Protein, the foundation of your progress. Aim between 1.6 and 2.3 g per kilo of body weight depending on your goal and activity level. Below 1.4 g/kg, you don’t have enough raw material to maintain your muscle mass. Above 2.5 g/kg, the extra benefits become marginal and come at the expense of other nutrients.
  2. Fats, essential for your hormonal health, satiety regulation, and recovery. They should represent 20 to 40% of your total calorie intake.
  3. Carbohydrates, finally, fill in the rest of the available calories. Their amount varies depending on your activity level, how you feel, and your food preferences.

What matters most is that your total calorie intake is respected and that your protein and fat intake is sufficient. And within those carbs, one thing is non-negotiable: eating enough fiber (at least 25 g per day). To give you a clear picture of what matters most, look at the nutrition pyramid:

At the base: consistency, your total calorie intake, and the distribution of your macronutrients (protein, fats, carbohydrates, and fiber). Those are what generate most of your results. The rest, meal timing, micronutrients, supplements, only matters once those foundations are in place.

In other words: don’t demonize sugar, and don’t try to eliminate it if you enjoy it, you won’t stick with that long term. That would mean ignoring the base of your pyramid: consistency and sticking to the program. The goal isn’t to ban everything, but to learn how to adjust your behaviors and build a lasting relationship with food. If you like sugar, you can eat it, as long as your total calorie intake and your foundations are respected.

Once you know that number (let’s use 1500 kcal/day as an example), divide it up like this:

  • 1.6 to 2.3 g of protein per kilo of body weight,
  • 20 to 40% of your total calorie intake from fats,
  • The rest of your calories from carbohydrates, making sure you reach at least 25 g of fiber per day.

By following this simple hierarchy, you give yourself every chance to lose fat, preserve your muscle mass, and improve your body composition. That’s exactly what Nathalie (55) did, losing 12 kilos in 8 months by following this principle.

Now let’s take a closer look at the special role of fiber.

The special case of fiber

Fiber is the only carbohydrate for which there is a minimum recommendation: at least 25 g per day.

And trust us, a huge number of people don’t even reach that amount. We struggled with it ourselves at first, when we started taking it seriously. We thought we were eating healthy, but in reality, our fiber intake was far too low. It was only by learning how to better structure our meals that we understood their real role.

But why focus on fiber rather than other types of carbs for weight loss?

Quite simply because it increases satiety, you feel full faster and for longer, and it requires more energy from your body to digest. That’s what’s called the thermic effect of food: a small portion of calories is burned during digestion alone.

And the benefits don’t stop there.

A sufficient fiber intake helps reduce the risk of cardiovascular disease, lower blood pressure, and reduce bad cholesterol levels. According to some studies, including this meta-analysis, it could even reduce all-cause mortality by around 23%. In other words, fiber is kind of the Superman of carbs.

Which foods are good sources of fiber?

Here’s the answer: to get all the nutrients your body needs to function properly, you should prioritize whole, unprocessed foods. Fiber is no exception.

Now that that’s clear, let’s dig into a question many people still answer yes to.

Does cutting carbs from your diet make you lose weight faster?

You hear everywhere that carbs make you gain weight and that if you want to lose weight, you have to give them up. But if that’s not the case, then why do people still say it?

The impact of carbs on weight loss

We all have this deeply rooted idea that sugar makes you gain weight. Some scientific studies even seem to support it. But it’s false. Or rather, it needs nuance. Quite simply because you have to distinguish between sugar itself and overeating calories.

Sugar, like any food, is calories.

If you eat a spoonful of sugar, just like that, that sugar is not going to instantly add 1 cm to your waistline. On the other hand, if that spoonful of sugar pushes you over your daily calorie total, then yes, you’ll gain fat.

The problem with sugar is that it has a low satiety value. So you need a lot of sugar, and therefore a lot of calories, to feel full. In those conditions, it’s easy to blow past your daily calorie total, especially if you’re sedentary. And to make matters worse, sugar makes everything taste better, so you eat more of it, even when you’re no longer hungry.

More generally, any macronutrient will make you gain weight if you eat more of it than your daily calorie needs.

It’s the excess that’s harmful.

Why no-carb diets create the illusion of fast weight loss

You’ve probably noticed it before: you stop eating pasta, bread, or desserts for a few days, and the scale drops all at once. You tell yourself that’s it, your diet is working. Except no, that’s not really what you think it is.

What you lose at first isn’t fat.

When you reduce your carb intake, your body doesn’t start burning fat instantly. The first thing it does is empty its glycogen stores, the form in which it stores sugar in your muscles and liver.

And glycogen has one special characteristic: it holds onto water, a lot of water. About 3 grams of water for every gram of glycogen. On average, your body stores around 400 g of glycogen.

Do the math:

  • 400 g of glycogen × 3 g of water = 1.2 kg of water,
  • In total, that represents about 1.6 kg (when you add glycogen + water).

Result: when you cut carbs, your body empties those stores, and the water goes with them. The scale drops by 1.6 kilos in just a few days. But that’s not fat, it’s just water.

But as soon as you start eating normally again, when you reintroduce rice, bread, or fruit, your body refills its glycogen stores. The water comes back with it.

The weight goes back up, sometimes overnight.

That’s where a lot of people get it wrong: they think sugar makes them gain fat. In reality, it’s just a filling effect, not fat gain. That’s exactly the effect the marketing behind low-carb or keto diets plays on.

Why you can lose weight quickly with the ketogenic diet

The ketogenic diet, or keto, is based on a simple idea: drastically reduce carbs, often to less than 50 g per day, to force your body to use fats as its main energy source. In the absence of glucose, it produces ketone bodies from fats, that’s what’s called ketosis.

In the first few days, the results on the scale are impressive, sometimes several kilos down. But that rapid drop is not linked to fat loss. It’s the direct consequence of the drop in glycogen and the water that comes with it.

You know it now: when you cut carbs, your body empties its glycogen stores, and with them the water they hold onto, up to three times their weight. That’s what explains this 1 to 3 kg loss in the first week.

You’re not just losing fat, you’re mostly losing water. True fat loss only begins once you maintain a caloric deficit, in other words when you eat fewer calories than you burn.

And that’s where many people get it wrong: they believe it’s the absence of carbs that causes weight loss, when in reality it’s the reduction in total energy intake.

Some people even fail on this diet: convinced that fats are “safe” on keto, they eat too much of them and cancel out the deficit needed for fat loss. Result: rapid weight loss at first (due to water), then stagnation and regain as soon as they reintroduce carbs.

The real change always comes down to the same thing: your total energy balance.

Cutting out sugar is miserable

Unless a health issue justifies it, a no-carb diet would be neither effective, nor sustainable, nor even good for your health, physically or psychologically.

Everything we’re telling you here is grounded in science.

Overall, research shows that fat loss will be the same whether you follow a low-carb or high-carb diet. So there’s no need to deprive yourself. In fact, no low-carb diet for Doris and Alexandrine. And not for any of the women we coach either.

Once again, remember that the most important thing for weight loss is your daily calorie total.

Let’s say your maintenance intake is 2000 kcal/day. If you eat less than 2000 kcal/day over a prolonged period, you’ll lose weight. That’s a caloric deficit. On the other hand, if you eat more than 2000 kcal/day, you’ll gain weight. This simple principle is unchanging and applies to everyone, yes, even you.

We were telling you earlier that once you’ve hit your daily fiber target, you can eat any type of carb. Let’s dig a little deeper into that.

What are the best carbs for weight loss ?

Fast sugars, refined sugars, lactose, these are all words that trigger alarm bells in people’s minds. We’ve heard so much about them that we instinctively try to avoid them.

Let us demystify a little of what makes a good and a bad sugar.

Should you avoid certain sugars to lose weight ?

As you’ve understood, the answer is no. We’re still going to explain why. That said, it may be worth avoiding certain carbs, but not for weight-loss reasons.

Simple and complex carbohydrates

There are two categories of carbohydrates. 

Simple carbohydrates (or simple sugars) are the structurally simplest form of carbohydrates. Basically, they can’t be broken down any further. They include glucose, fructose (fruit), lactose (milk), maltose (malt-based drinks and beer), and sucrose (table sugar and cane sugar).

Complex carbohydrates (or complex sugars), which include fiber, are made up of at least 3 sugars. They include:

  • Oligosaccharides, which contain a small number of sugars. They are found in beans, peas, bran, and whole grains,
  • Polysaccharides, which contain a large number of sugars. These include starch found in grains, potatoes, legumes, and vegetables, as well as cellulose and glycogen.

The general consensus is that complex carbohydrates should be preferred over simple carbohydrates.

In reality, this distinction between simple and complex carbohydrates is just a scientific convention, it makes things easier to organize when you classify them into categories. It doesn’t reflect what actually happens in our body.

No matter which sugars you eat, after the many stages of digestion, they are all broken down into monosaccharides (simple sugars). So in the end, all carbohydrates provide the same type of fuel to your body.

That’s exactly what studies [1, 2] support, showing that the type of sugars consumed, simple or complex, makes no difference to fat loss and muscle gain. Put simply, one type of carb or another won’t make you lose more fat or gain more muscle.

You now know exactly why the carbs you eat matter very little for your weight loss.

Hard-to-digest lactose

Lactose is a carbohydrate that’s generally disliked because of the digestion issues, or rather indigestion, it can cause.

You may already know this, but in adults, the activity of the enzyme that allows lactose to be digested, lactase, decreases significantly. As a result, after consuming dairy products throughout childhood, around 75% of the population tends to experience bloating or abdominal distension in adulthood. Bloating and distension that can easily be mistaken for weight gain.

If you’re lactose intolerant, you’re absolutely right to avoid dairy products that cause you problems. On the other hand, if you’re not intolerant, or if certain dairy products cause you no digestive issues at all, enjoy them. Lactose won’t make you gain any more weight than another carbohydrate.

And for those who digest lactose poorly, good news: it’s not an allergy, just an enzyme deficiency. In other words, it’s not that your body rejects dairy products, it just needs a little enzymatic help. By adding a bit of lactase, in tablets or drops, you can absolutely consume lactose without any problem. That’s exactly what fermented yogurts and cheeses do: the bacteria they contain naturally produce lactase and already digest part of the lactose for you.

Fructose

It too can be a problem. Some people avoid fruit, where fructose is found, like the plague, and for two main reasons.

  1. The first is that nearly a third of the population has trouble digesting it. This difficulty digesting fructose can make the stomach swell and cause bloating, which can easily be mistaken for weight gain.
  2. The second is that technically, a buildup of fructose in the body can create problems such as: hypoglycemia, acidosis, de novo lipogenesis in the liver (which leads to insulin resistance and chronic inflammation), and an increased risk of cardiovascular disease.

Except that to expose yourself to risks like that, you’d need to eat 10 to 20 servings of fruit per day, or more than 100 g of fructose per day. Good luck with that. On the other hand, you’ll have no trouble reaching that amount by drinking a bit too many sugary drinks, which are loaded with fructose.

So don’t panic. Enjoy yourself and eat fruit every day. Once again, it’s far less risky for your health and your weight to eat whole, unprocessed foods, like fruit and vegetables, than processed foods like soda and other drinks with added sugars.

That’s a lot of information to digest, but you’re now fully up to speed on the role of carbs in weight loss, and in health more generally.

If we had to sum all this up for you, we’d say that your weight loss is first and foremost determined by your caloric deficit. Next come the macronutrients, especially protein, fats, and fiber. Once you’ve hit those targets, you can enjoy sugar as long as you respect your daily calorie total. There’s no need to overthink the type of carbs you eat. No need to become obsessive either. We’re not talking about being accurate to the gram. If you stay on track day after day, time will do its work.

One last little tip, avoid eating too many carbs at lunch. That’s often what causes your early afternoon energy crash.

10 months ago, I joined Jérémy's program feeling deeply exhausted, both physically and mentally, with the sense that I'd tried everything without ever being able to stick with it over time.

Living with moderate obesity, I tried different methods, diets, fasting, and even electrostimulation, but I always ended up giving up, with more frustration, more guilt, and extra weight gained.

The real wake-up call came when I was diagnosed with severe sleep apnea: my weight gain was no longer just about my appearance or my self-esteem, but also about my health.

Hello, I'm 52 years old, and I had been struggling for more than 5 years trying to lose weight. I was exhausting myself doing cardio, Pilates, basically trying a bit of everything, and when it came to food, I thought I was eating well.

A difference of about 10 kg (weight loss) and a more toned physique.

Not everything was perfect. Sometimes, I didn’t follow the program, and Jérémy helped me let go of the guilt. Those moments are part of the process, what matters is doing your best and sticking with it. Sometimes, I felt like it was pointless, then I looked at the results. I was proud of myself. Other times, I was extremely consistent and it was absolutely on fire.

Before Jérémy, my body was a real obstacle and I didn’t understand why my weight was going up even though “I wasn’t eating that badly.”

After Jérémy, I understood: eating healthy is not the same as fat loss. There are so many factors to take into account, and I learned them by his side.

Thanks to him, I discovered that a so-called "healthy" diet is not necessarily a diet that is right for you. I learned to better understand my nutritional intake, not through restriction, but in order to nourish my body in a more accurate and balanced way.

I had never worked with a coach before reaching out to Jérémy, 6 months ago, after two back-to-back pregnancies, a lot of weight gained and then lost very quickly, but with major muscle loss, and along with that my self-esteem, my confidence, my physical reflection, and my judgment of this body, which was obviously only bringing to light a deeper inner unhappiness that had settled in and surely intensified over the years, a kind of abandonment of myself. I dreamed of it, and Jérémy made it happen!

How can I describe the incredible life-changing experience of meeting Jérémy, a coach who is educational, kind, and always listening?
The ideal coach, really!

I’ve never exactly been naturally slim, but I have to admit I really went off track in recent years, gaining 20 kg in 5 years without managing to turn things around.
Despite my various attempts, cardio, diet support, EMS electrostimulation classes, and even "good resolutions", none of them worked.
So in the end, I had more or less resigned myself and accepted it: it was too late to change, and I would just live with the consequences of letting myself go for the rest of my life, dissatisfied...

Then, this summer, came the wake-up moment: I couldn’t keep up with my sons and my husband or fully enjoy family activities.

I reached out to Jérémy after gaining weight following a thyroidectomy, combined with the onset of menopause.
